BOOTY BUILDERS 🧰
-
To grow all parts of your glutes — the gluteus maximus, medius, and minimus you need to train with progressive overload, proper form, and targeted exercises that hit each muscle from different angles. Here’s a breakdown of the must-do glute exercises for full development:

Top Compound Glute-Builders (Glute Max Focus)
These exercises target the gluteus maximus, the largest glute muscle responsible for power, size, and shape.

1. Barbell Hip Thrusts
* Target: Glute max
* Why: One of the best for peak glute activation.
* Tips: Keep chin tucked, ribs down, and squeeze at the top.

2. Romanian Deadlifts (RDLs)
* Target: Glute max + hamstrings
* Why: Lengthens glutes under load = muscle growth.
* Tips: Hinge at the hips, soft knees, stretch at the bottom.

3. Bulgarian Split Squats
* Target: Glute max + quads
* Why: Great for overall leg/glute growth with proper form.
* Tips: Use a wider stance and drive through heels for more glute.

Glute Medius & Minimus Builders
These smaller glute muscles are key for hip stability, shaping the side glutes, and balance:

Banded Standing Hip Abduction
* Primary target: Glute medius and minimus
* Why: Directly isolates side glutes
* How: Attach an ankle strap to a low pulley (or use a resistance band) and lift your leg out to the side with control.
* Tip: Slightly lean into a wall or something stable to avoid compensating with other muscles.

Step-Ups (High Step) + Slow eccentric
* Target: Glute minimus + medius
* Tips: Focus on using the glute to lift, not the bottom foot to push off. Lower yourself down 2-3 sec

Key Principles to Grow Glutes:
Progressive overload: Add weight, reps, or volume over time. Mind-muscle connection: Focus on the glutes doing the work. Form first: Quality reps > heavy but sloppy reps. Train 2–3x/week: With enough rest in between. Nutrition: You won’t grow if you’re not eating enough.
